he explains. &#8216;If it\u2019s done properly, it helps with developing <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a70916087\/josh-kerr-training\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a70916087\/josh-kerr-training\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"explosive power\" data-node-id=\"24.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">explosive power<\/a> throughout the entire body.&#8217;<\/p>\n<p data-journey-content=\"true\" data-node-id=\"28\" class=\"css-1ood0zq emevuu60\">Before tackling a power clean, both Jeffers and Tamir explain that runners should have some experience in other supportive strength-training movements, like barbell <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a42669134\/squat\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a42669134\/squat\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"squats\" data-node-id=\"28.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">squats<\/a>, <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a27235876\/why-you-should-deadlift\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a27235876\/why-you-should-deadlift\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"deadlifts\" data-node-id=\"28.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">deadlifts<\/a>, shoulder presses, and rows. &#8216;When you get to power cleans, it\u2019s [about] putting some elements of all those movements together,&#8217; says Jeffers.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"33\" class=\"css-1ood0zq emevuu60\">Tamir explains that the barbell <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a33665052\/deadlift-variations\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a33665052\/deadlift-variations\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"deadlift\" data-node-id=\"33.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">deadlift<\/a>, in particular, can help you get comfortable with the barbell and hip hinge movement necessary to do a power clean, and the <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a63915886\/front-squats\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a63915886\/front-squats\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"front squat\" data-node-id=\"33.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">front squat<\/a> helps with gaining necessary mobility and keeping your elbows up high and straight forward, as you need to do in a power clean.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"37\" class=\"css-1ood0zq emevuu60\">To get prepped, you should familiarise yourself with <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a34597674\/run-faster-mobility-two\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a34597674\/run-faster-mobility-two\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"mobility\" data-node-id=\"37.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">mobility<\/a> moves and pair them with your power cleans, explains <a href=\"https:\/\/bcak.bc.ca\/kinesiologists\/12526\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/bcak.bc.ca\/kinesiologists\/12526\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Holly Dickinson\" data-node-id=\"37.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Holly Dickinson<\/a>, C.S.C.S., kinesiologist and UESCA-certified run coach at <a href=\"https:\/\/accelstrengthconditioning.com\/your-coaches\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/accelstrengthconditioning.com\/your-coaches\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Accel Strength and Conditioning\" data-node-id=\"37.5\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Accel Strength and Conditioning<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"41\" class=\"css-1ood0zq emevuu60\">&#8216;This is an explosive strength exercise that requires a lot of mobility and coordination, so working on mobility [first] is really important,&#8217; adds Tamir. For that, Tamir and Dickinson both recommend the <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a43450700\/flexibility-exercises\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a43450700\/flexibility-exercises\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"these seven exercises\" data-node-id=\"41.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">these seven exercises<\/a> and the <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a41977493\/glute-stretches\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a41977493\/glute-stretches\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"90-90 stretch\" data-node-id=\"41.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">90-90 stretch<\/a> before (and after) your power cleans.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"45\" class=\"css-1ood0zq emevuu60\">Shoulder mobility is especially important for the final catch phase, Tamir explains. &#8216;Some runners won\u2019t have enough shoulder mobility to rest the bar in the correct rack position,&#8217; so focusing on arm circles and T-spine rotations first can help you finish the movement with good form.<\/p>\n<p>How do you do a power clean?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"50\" class=\"css-1ood0zq emevuu60\">Jeffers explains that the power clean is done in three phases: The first phase resembles a deadlift, where you pull the barbell (or other weight) from the ground to your knees. The second phase includes a triple extension\u2014three joints extend: your <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a68812098\/hip-extension-exercises-strengthen-hips\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a68812098\/hip-extension-exercises-strengthen-hips\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"hips\" data-node-id=\"50.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">hips<\/a>, <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a33008113\/knee-strengthening-exercises\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a33008113\/knee-strengthening-exercises\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"knees\" data-node-id=\"50.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">knees<\/a>, and <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a26096856\/how-to-strengthen-your-ankles\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a26096856\/how-to-strengthen-your-ankles\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"ankles\" data-node-id=\"50.5\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">ankles<\/a> &#8211; which is where explosive power comes in. From there, add weight, working up to 70 to 80 percent of your one-rep maximum.<\/p>\n<ol data-node-id=\"57\" class=\"css-12c7ta7 emevuu60\">\n<li aria-level=\"1\" data-node-id=\"57.0\">Stand with feet hip-width apart, barbell over midfoot, very close to shins. Grab the barbell with a \u201chook\u201d grip (thumbs wrapped around the bar and fingers over top) slightly wider than shoulder-width apart.<\/li>\n<li aria-level=\"1\" data-node-id=\"57.1\">Hinge at the hips by sending hips straight back, back flat. Keep shoulders higher than hips and hips higher than knees. Keep arms straight and avoid pulling through neck. Look four to five feet in front of you to keep neck neutral.<\/li>\n<li aria-level=\"1\" data-node-id=\"57.2\">Drive feet into floor as you pull the bar off the ground. Keep the bar close to the body, grazing shins.<\/li>\n<li aria-level=\"1\" data-node-id=\"57.3\">Once the bar reaches mid-thighs, explode upward by extending hips, knees, and ankles during the triple extension.<\/li>\n<li aria-level=\"1\" data-node-id=\"57.4\">Quickly shrug shoulders to pull the bar up and catch the bar in a quick motion, rotating elbows underneath the bar, and dropping into a quarter squat as the bar catches on shoulders.<\/li>\n<li aria-level=\"1\" data-node-id=\"57.5\">Stand up.<\/li>\n<li aria-level=\"1\" data-node-id=\"57.6\">Reset stance by lowering the bar to thighs, keeping it close to the body.<\/li>\n<li aria-level=\"1\" data-node-id=\"57.7\">Lower the bar to the ground by hitting your hinge again.<\/li>\n<li aria-level=\"1\" data-node-id=\"57.8\">Repeat.<\/li>\n<\/ol>\n<p data-journey-content=\"true\" data-node-id=\"61\" class=\"css-1ood0zq emevuu60\">While the specific weight you\u2019ll work up to depends on your personal fitness level, every runner should feel challenged by power cleans. In order to get the most out of the movement, your rate of perceived exertion (RPE) should feel like a 7 or 8 on a scale of 1 to 10 with 10 being all-out effort, working up to a 9 as you progress, explains Tamir. &#8216;Think about it being very similar to your <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a46982742\/drills-for-runners\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a46982742\/drills-for-runners\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running drills\" data-node-id=\"61.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running drills<\/a> that you do if you\u2019re doing a track workout. You want them to be crisp and precise and not get to a point of <a href=\"https:\/\/www.runnersworld.com\/uk\/health\/a65499558\/what-is-muscle-fatigue-vs-mental-fatigue\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/health\/a65499558\/what-is-muscle-fatigue-vs-mental-fatigue\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"fatigue\" data-node-id=\"61.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">fatigue<\/a>,&#8217; adds Dickinson.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"65\" class=\"css-1ood0zq emevuu60\">Because this movement is explosive, keep repetitions low. Tamir recommends sticking to three to four sets and a maximum of six reps along with a few warmup sets using just the bar or <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a33498805\/total-body-dumbbell-workout\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a33498805\/total-body-dumbbell-workout\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"dumbbells\" data-node-id=\"65.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">dumbbells<\/a> first. In between sets, Tamir and Jeffers recommend resting for about three minutes.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"69\" class=\"css-1ood0zq emevuu60\">Remember: This is an advanced movement, so you want to nail the form before adding weight. Don\u2019t over pull it, but also don\u2019t under pull it,&#8217; Tamir says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"79\" class=\"css-1ood0zq emevuu60\">Runners tend to set up their power clean form with a rounded back, typically due to tight hamstrings, Tamir explains. To mitigate this, keep your back straight and hinge from the hips as you grab and lift the weight.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"83\" class=\"css-1ood0zq emevuu60\">It\u2019s also crucial to properly finish the triple extension by standing up tall after each rep. &#8216;Some runners won\u2019t fully extend their hips, but leave them slightly hinged instead of locking them out,&#8217; he says. You want to avoid that by truly finishing the movement at the top.<\/p>\n<p>What are the benefits of power cleans for runners?Supports running form<\/p>\n<p data-journey-content=\"true\" data-node-id=\"89\" class=\"css-1ood0zq emevuu60\">The triple extension is a major movement pattern in the power clean, and it\u2019s key to better <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/g30544846\/full-body-home-workout\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/g30544846\/full-body-home-workout\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running mechanics\" data-node-id=\"89.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running mechanics<\/a> and cleaner form, Tamir explains. &#8216;When you\u2019re in the push-off phase in a run, you&#8217;re doing the triple extension, so it transitions into running quite well,&#8217; he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"93\" class=\"css-1ood0zq emevuu60\">Specifically, a strong triple extension helps strengthen every step of your stride, explains Dickinson. &#8216;We will see this help a runner particularly from initial foot contact to toe off,&#8217; she says.<\/p>\n<p>Strengthens the posterior chain<\/p>\n<p data-journey-content=\"true\" data-node-id=\"98\" class=\"css-1ood0zq emevuu60\">Oftentimes, runners are overdeveloped in the anterior part of the body &#8211; like the quads &#8211; and underdeveloped in the posterior chain\u2014like the glutes and hamstrings, Tamir explains. These muscle imbalances can lead to injury. This is especially helpful when you\u2019re at the start line of a race, the gun is about to go off, and you want your first steps to propel you forward, explains Dickinson.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"111\" class=\"css-1ood0zq emevuu60\">Jeffers agrees: &#8216;Anytime that you can increase the ceiling of your power output, your operating efficiency becomes better.&#8217; The faster and the higher your power output, the more necessary it is to do these exercises, Jeffers explains, which is why you\u2019ll see <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a63840420\/sprint-training-distance-runners\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a63840420\/sprint-training-distance-runners\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"sprinters\" data-node-id=\"111.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">sprinters<\/a> and the short-distance runners regularly do power cleans.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"115\" class=\"css-1ood0zq emevuu60\">Even with long distances, it is still essential to express power. &#8216;No matter what the distance is, you will be required at times to express some power in the form of changing speeds, adjusting speeds, and overcoming terrain, like <a href=\"https:\/\/www.runnersworld.com\/training\/a20842286\/how-to-train-for-the-boston-marathon\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a20842286\/how-to-train-for-the-boston-marathon\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"hills\" data-node-id=\"115.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">hills<\/a>,&#8217; Jeffers says.<\/p>\n<p>Improves running economy &amp; efficiency<\/p>\n<p data-journey-content=\"true\" data-node-id=\"120\" class=\"css-1ood0zq emevuu60\">Your running economy\u2014or how efficiently your body can use oxygen to power your runs\u2014can improve by training your <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a70854337\/average-running-heart-rate\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a70854337\/average-running-heart-rate\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"heart rate\" data-node-id=\"120.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">heart rate<\/a>, nervous system, and muscle recruitment, and power cleans cover each of these, according to Tamir.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"124\" class=\"css-1ood0zq emevuu60\">&#8216;Heavy loads are going to elevate the heart rate,&#8217; which prepares your body for your runs, Tamir explains. &#8216;Recruiting a lot of muscles when you do the power clean [helps you] become very efficient at generating force with less energy,&#8217; he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"128\" class=\"css-1ood0zq emevuu60\">A <a href=\"https:\/\/sportsmedicine-open.springeropen.com\/articles\/10.1186\/s40798-022-00511-1#Sec2\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/sportsmedicine-open.springeropen.com\/articles\/10.1186\/s40798-022-00511-1#Sec2\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"systematic review and meta-analysis\" data-node-id=\"128.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">systematic review and meta-analysis<\/a> from 2024 published in Sports Medicine examined the effects of effects of strength training programs on running economy in in middle- and long-distance runners\u2019 and found that strength training with loads of 80 percent of your one-rep maximum or higher can improve running economy and <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a70917662\/vo2-max-bodyweight-runners\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a70917662\/vo2-max-bodyweight-runners\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"VO2 max\" data-node-id=\"128.5\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">VO2 max<\/a> levels.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"132\" class=\"css-1ood0zq emevuu60\">The power clean can also improve running efficiency (and therefore, performance) by increasing tendon stiffness, Dickinson says. &#8216;When your tendons are too elastic your muscles have to work harder, making the stride less efficient,&#8217; she explains. &#8216;When we strengthen these tendons, we gain tendon stiffness, which allows for more elastic energy to be harnessed in our stride.&#8217;<\/p>\n<p>How do you integrate power cleans into your running schedule?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"137\" class=\"css-1ood0zq emevuu60\">Tamir suggests doing power cleans no more than one to two times per week, and not on back-to-back days. Tamir explains that because power cleans are strenuous to your <a href=\"https:\/\/www.runnersworld.com\/uk\/health\/a34054963\/running-benefits-nervous-system-study\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/health\/a34054963\/running-benefits-nervous-system-study\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"nervous system\" data-node-id=\"137.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">nervous system<\/a>, it\u2019s important to take at least 24 to 48 hours to reset.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"141\" class=\"css-1ood0zq emevuu60\">Ideally, runners will start full-body strength days off with power cleans (after a solid warmup) and wait at least four to six hours before adding in an easy run, Tamir explains, so you go into the lift feeling fresh and ready to give the most amount of power possible.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"145\" class=\"css-1ood0zq emevuu60\">Tamir suggests warming up with <a href=\"https:\/\/www.runnersworld.com\/uk\/health\/injury\/g28517456\/foam-roller-exercises\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/health\/injury\/g28517456\/foam-roller-exercises\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"foam rolling\" data-node-id=\"145.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">foam rolling<\/a>, cat cows, ankle mobility exercises, <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a773632\/glute-activation-exercises\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a773632\/glute-activation-exercises\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"glute activation\" data-node-id=\"145.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">glute activation<\/a> exercises, and the seven stretches mentioned before.
