They\u2019ll stare at a blank wall during their <a href=\"https:\/\/www.runnersworld.com\/training\/a20817301\/treadmill-workouts\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a20817301\/treadmill-workouts\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"treadmill workouts\" data-node-id=\"0.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">treadmill workouts<\/a> all winter long. Some will forgo music and entertain only their thoughts\u2014and the gentle pat pat pat of their steps\u2014for close to four hours. But <a href=\"https:\/\/www.runnersworld.com\/training\/a61560834\/strength-workouts-for-runners\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a61560834\/strength-workouts-for-runners\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"strength training for runners\" data-node-id=\"0.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">strength training for runners<\/a>? Bor-ing.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"1\" class=\"css-1ood0zq emevuu60\">That\u2019s partially why I signed up for a Hyrox competition in my marathon <a href=\"https:\/\/www.runnersworld.com\/training\/a70784049\/strength-training-building-base-plan\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70784049\/strength-training-building-base-plan\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"offseason\" data-node-id=\"1.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">offseason<\/a>. Hyrox is a global fitness event meant to test both your endurance and strength\u2014the \u201cHy\u201d is for \u201chybrid\u201d\u2014through eight cross-training stations, each preceded by a kilometer run (8K total, which is about five miles).<\/p>\n<p data-journey-content=\"true\" data-node-id=\"2\" class=\"css-1ood0zq emevuu60\">There were two selling points for me: forced strength training and a high-energy event that engaged my runner brain. (We love having a competition on the calendar.)<\/p>\n<p data-journey-content=\"true\" data-node-id=\"5\" class=\"css-1ood0zq emevuu60\">But the deeper I fell into the Hyrox rabbit hole, the more I realized training for the event had upsides beyond the <a href=\"https:\/\/www.runnersworld.com\/training\/a69927668\/strength-training-consistency\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a69927668\/strength-training-consistency\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"benefits of lifting\" data-node-id=\"5.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">benefits of lifting<\/a> alone. By the time I finished training for my first Hyrox, I felt faster and stronger going into my marathon training block, for reasons I didn\u2019t expect.<\/p>\n<p>First, a Few Things About the Hyrox Competition<\/p>\n<p data-journey-content=\"true\" data-node-id=\"8\" class=\"css-1ood0zq emevuu60\">Remember what I just said about hybrid training, or combining strength and cardio? It\u2019s a little misleading: Hyrox leans heavily on the endurance side. Nearly 60 percent of the race is dedicated to running, according to the <a href=\"https:\/\/hyrox.com\/wp-content\/uploads\/2025\/12\/SSAC-Report.pdf\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/hyrox.com\/wp-content\/uploads\/2025\/12\/SSAC-Report.pdf\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Hyrox Sports Science Report 2025\" data-node-id=\"8.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Hyrox Sports Science Report 2025<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"9\" class=\"css-1ood0zq emevuu60\">On top of that, many of the stations are cardiovascular in nature. Take a look at them:<\/p>\n<ol data-node-id=\"10\" class=\"css-12c7ta7 emevuu60\">\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"10.0\">SkiErg (1,000 meters)<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"10.1\">Sled push (50 meters)<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"10.2\">Sled pull (50 meters)<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"10.3\">Burpee broad jump (80 meters)<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"10.4\">Rowing (1,000 meters)<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"10.5\">Farmer\u2019s carry (200 meters)<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"10.6\">Sandbag lunge (100 meters)<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"10.7\">Wall ball (100 reps)<\/li>\n<\/ol>\n<p data-journey-content=\"true\" data-node-id=\"11\" class=\"css-1ood0zq emevuu60\">Contrary to popular belief, the Hyrox competition isn\u2019t about <a href=\"https:\/\/www.runnersworld.com\/training\/a64375761\/why-runners-should-lift-heavy-weights\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a64375761\/why-runners-should-lift-heavy-weights\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"lifting heavy\" data-node-id=\"11.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">lifting heavy<\/a>. It\u2019s about maintaining <a href=\"https:\/\/www.runnersworld.com\/training\/a71782003\/expert-tips-for-better-long-run-form\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a71782003\/expert-tips-for-better-long-run-form\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"form through fatigue\" data-node-id=\"11.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">form through fatigue<\/a>. This translates pretty well to running.<\/p>\n<p>Why Hyrox Training Makes You a Stronger Runner<img draggable=\"true\" alt=\"A woman performing a squat while holding a medicine ball during a fitness competition, with spectators in the background.\" title=\"A woman performing a squat while holding a medicine ball during a fitness competition, with spectators in the background.\" loading=\"lazy\" width=\"799\" height=\"1200\" decoding=\"async\" data-nimg=\"1\" style=\"color:transparent;width:100%;height:auto;\"   src=\"https:\/\/www.europesays.com\/ie\/wp-content\/uploads\/2026\/07\/d726b146-51f3-4a86-9316-5e3d32660b07.jpg\" class=\"css-0 e1g79fud0\"\/><\/p>\n<p>Courtesy Hyrox<\/p>\n<p data-journey-content=\"true\" data-node-id=\"14\" class=\"css-1ood0zq emevuu60\">\u201cHyrox repeatedly exposes athletes to situations where they must regain control of their breathing, re-establish their rhythm, and continue running effectively despite significant physical fatigue,\u201d says <a href=\"https:\/\/www.instagram.com\/jakedearden_\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.instagram.com\/jakedearden_\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Jake Dearden\" data-node-id=\"14.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Jake Dearden<\/a>, a Hyrox master trainer and a sub-2:30 marathoner. \u201cIn the latter stages of a marathon, maintaining form and efficiency is often as important as fitness itself.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"15\" class=\"css-1ood0zq emevuu60\">The thing that gives out later in the marathon isn\u2019t your cardio, agrees <a href=\"https:\/\/academics.aut.ac.nz\/adam.storey\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/academics.aut.ac.nz\/adam.storey\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Adam Storey\" data-node-id=\"15.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Adam Storey<\/a>, PhD, senior research fellow at AUT University and a member of the Hyrox Sports Science Advisory Council. \u201cIt\u2019s more a case of a breakdown of muscular function,\u201d also known as peripheral fatigue, which reduces <a href=\"https:\/\/www.runnersworld.com\/training\/a64150769\/what-is-running-economy\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a64150769\/what-is-running-economy\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running economy\" data-node-id=\"15.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running economy<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"16\" class=\"css-1ood0zq emevuu60\">Hyrox training helps with this because it creates a continuous demand on the <a href=\"https:\/\/www.runnersworld.com\/training\/g20840708\/lower-leg-workouts\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/g20840708\/lower-leg-workouts\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"lower legs\" data-node-id=\"16.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">lower legs<\/a>. \u201cAs you repeatedly train under load and fatigue, your neuromuscular system adapts, tendons become stronger and more responsive and muscles learn to coordinate more efficiently,\u201d Storey says. Ultimately, \u201cHyrox-style training focuses on developing the <a href=\"https:\/\/www.runnersworld.com\/training\/a70499332\/durability-to-build-fatigue-resistance\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70499332\/durability-to-build-fatigue-resistance\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"durability\" data-node-id=\"16.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">durability<\/a> of athletes, which can have a crossover benefit to the later stages of a marathon.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"17\" class=\"css-1ood0zq emevuu60\">You also gain benefits from the movements themselves:<\/p>\n<p data-journey-content=\"true\" data-node-id=\"18\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"18.0\">Sleds:<\/strong> \u201cSleds are a fantastic exercise for runners to develop that horizontal force component,\u201d Storey says. \u201cDuring running, we need to apply force into the ground in a way that propels the body forward.\u201d Sled training recruits your <a href=\"https:\/\/www.runnersworld.com\/health-injuries\/a71230333\/glute-exercises-help-eliminate-knee-pain\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/health-injuries\/a71230333\/glute-exercises-help-eliminate-knee-pain\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"glutes\" data-node-id=\"18.2\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">glutes<\/a>, hamstrings, and <a href=\"https:\/\/www.runnersworld.com\/health-injuries\/a68882291\/why-you-should-treat-tight-calves\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/health-injuries\/a68882291\/why-you-should-treat-tight-calves\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"calves\" data-node-id=\"18.4\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">calves<\/a> in that same horizontal motion, making you better at pushing forward.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"19\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"19.0\">Farmer\u2019s carry: <\/strong>Another movement that directly transfers to running mechanics. \u201cFarmer\u2019s carries help improve posture and <a href=\"https:\/\/www.runnersworld.com\/training\/a65011020\/stability-core-exercises-for-runners\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a65011020\/stability-core-exercises-for-runners\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"core strength\" data-node-id=\"19.2\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">core strength<\/a>, which become increasingly important as fatigue accumulates,\u201d says Dearden.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"20\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"20.0\">Wall balls and walking lunges:<\/strong> You\u2019ll naturally improve your mobility by working on your deep squat for the wall balls (hips need to drop below the knees) and full extension on the lunge (each knee must touch the floor).<\/p>\n<p data-journey-content=\"true\" data-node-id=\"21\" class=\"css-1ood0zq emevuu60\">\u201cThese movements improve ankle, hip, and <a href=\"https:\/\/www.runnersworld.com\/health-injuries\/a70596365\/thoracic-mobility-moves-for-runners\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/health-injuries\/a70596365\/thoracic-mobility-moves-for-runners\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"thoracic spine mobility\" data-node-id=\"21.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">thoracic spine mobility<\/a>, which are all key areas for efficient running mechanics,\u201d says Dearden. \u201cWhen runners have better mobility, they\u2019re able to achieve a more natural stride and more efficient movement, and maintain better posture as fatigue sets in.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"22\" class=\"css-1ood0zq emevuu60\">Even now that my Hyrox event is over, I\u2019m keeping up with many of these exercises\u2014in part for my next Hyrox (yes, I caught the bug), but also because I feel like I\u2019m bringing more power to my stride, with less tightness in my hips. This could be because of the increased hip mobility from working on deep squats and lunges, which work your glutes, or the explosive movements in the burpee broad jumps\u2014or all of the above, which is part of the point.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"23\" class=\"css-1ood0zq emevuu60\">It\u2019s not that any single exercise is making you faster, Dearden says, but the mobility and strength needed to perform them well can help you move better overall.<\/p>\n<p>How to Use Hyrox to Become a Better Endurance Runner<\/p>\n<p data-journey-content=\"true\" data-node-id=\"25\" class=\"css-1ood0zq emevuu60\">Gaining the benefits of Hyrox as a runner depends on how well and wisely you train. I, for one, aggravated my knee taking off into a full sprint after a super-heavy squat session in the name of \u201ccompromised running,\u201d or <a href=\"https:\/\/www.runnersworld.com\/training\/a64979054\/running-on-fatigued-legs-benefits\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a64979054\/running-on-fatigued-legs-benefits\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running on fatigued legs\" data-node-id=\"25.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running on fatigued legs<\/a>, a common Hyrox preparation technique.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"26\" class=\"css-1ood0zq emevuu60\">That wasn\u2019t wise\u2014and it turns out, it\u2019s completely unnecessary. I quickly dialed it back and instead added these sprints after circuit training at a lighter weight, which served me well on race day. I felt both fresh and fast, and I transitioned into <a href=\"https:\/\/www.runnersworld.com\/training\/a62967864\/how-to-prepare-for-marathon-training\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a62967864\/how-to-prepare-for-marathon-training\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"marathon training\" data-node-id=\"26.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">marathon training<\/a> without feeling sapped.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"27\" class=\"css-1ood0zq emevuu60\">\u201cThe key message I\u2019m trying to get across is you need to really be intentional with your training,\u201d Storey says. Here\u2019s what that means in practice.<\/p>\n<p>Build Your Strength Base First<\/p>\n<p data-journey-content=\"true\" data-node-id=\"29\" class=\"css-1ood0zq emevuu60\">Storey says heavier resistance training is the best for both <a href=\"https:\/\/www.runnersworld.com\/training\/a70258295\/ways-to-improve-running-economy\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70258295\/ways-to-improve-running-economy\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"improving running economy \" data-node-id=\"29.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">improving running economy <\/a>and training for a Hyrox. This translates to a weight that feels heavy for four to five sets of four reps, about 90 percent of your one-rep max, he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"30\" class=\"css-1ood0zq emevuu60\">Focus on <a href=\"https:\/\/www.runnersworld.com\/training\/a70678775\/strength-base-runners-plan\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70678775\/strength-base-runners-plan\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"building this strength base\" data-node-id=\"30.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">building this strength base<\/a> for six to eight weeks before you move into your compromised runs. A good sign you\u2019re ready to move on: You don\u2019t feel sore in between strength sessions.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"31\" class=\"css-1ood0zq emevuu60\">\u201cA lot of coaches are falling into the trap that they want to make sessions really hard and jam sessions together for compromised running,\u201d Storey says, noting that this could set you up for injury. (See: my aggravated knee.) \u201cThe early phases of buildup are your opportunity to work on maximum strength.\u201d So run as a separate workout. (You can double up on the same day if you\u2019re advanced, Storey says, but keep the workouts four to six hours apart.)<\/p>\n<p data-journey-content=\"true\" data-node-id=\"32\" class=\"css-1ood0zq emevuu60\">Once you\u2019ve built your base, then you can introduce those compromised runs into your plan, mimicking the exercises you\u2019ll do in the Hyrox. \u201cTypically, the compromised runs in a Hyrox setting involve performing the stations, or versions of the stations, prior to a run,\u201d Storey says. For example, you could do 30 meters of the sled push at race weight, then run a kilometer, he says, or 30 wall balls at race weight, then run a kilometer.
