How do the elites do it? And why do the rest of us struggle? The answer lies in mechanics.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"12\" class=\"css-1ood0zq emevuu60\">As science has shown, the fastest runners move differently to slower runners and even subtle disparities in <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a775995\/how-to-perfect-your-running-form\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a775995\/how-to-perfect-your-running-form\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running form\" data-node-id=\"12.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running form<\/a> can be significant when it comes to performance outcomes. The main disparity is that elite runners have fine-tuned their form to maximise efficiency and minimise wasted motion \u2013 and while you might not be chasing Olympic qualifying times, you can train your body to move more like the professionals. <\/p>\n<p data-journey-content=\"true\" data-node-id=\"17\" class=\"css-1ood0zq emevuu60\">Here are four things to work on to achieve smoother, faster and more economical runs \u2013 and maybe even a new PB.<\/p>\n<p>1. Strength your calves<\/p>\n<p data-journey-content=\"true\" data-node-id=\"24\" class=\"css-1ood0zq emevuu60\">According to <a href=\"https:\/\/biox.stanford.edu\/people\/scott-delp\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/biox.stanford.edu\/people\/scott-delp\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Scott Delp\" data-node-id=\"24.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Scott Delp<\/a>, professor of bioengineering, mechanical engineering and orthopaedic surgery at Stanford University and director of the Wu Tsai Human Performance Alliance, \u2018the biggest contributors to upward and forward propulsive force are the gastrocnemius and the soleus\u2019 \u2013 that is, the calf muscles. The <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a42108882\/calf-stretches\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a42108882\/calf-stretches\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"calf muscles\" data-node-id=\"24.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">calf muscles<\/a> play a crucial role in plantar flexion, which is the part of the gait cycle where you push your foot down and off the ground.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"28\" class=\"css-1ood0zq emevuu60\">And now for the proof. According to a 2023 study published in <a href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC10536965\/\" data-vars-ga-outbound-link=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC10536965\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Frontiers in Sports and Active Living\" data-node-id=\"28.1.0\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\" target=\"_blank\">Frontiers in Sports and Active Living<\/a>, which compared trained collegiate runners to recreational runners, researchers found that the trained collegiate runners generated more of their power from their ankles compared to the recreational runners \u2013 and this contributed to their faster speeds.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"33\" class=\"css-1ood0zq emevuu60\">In slower or less experienced runners, the knee joint does more of the work, which means that the quads take on a bigger load during push-off. \u2018When you generate ground reaction forces with your quads, it generates the vertical force that you need to bounce off the ground,\u2019 says Delp. \u2018But you also get a horizontal force that\u2019s directed backward, which causes deceleration \u2013 and you don\u2019t want to be putting the brakes on an accelerator.\u2019<\/p>\n<p data-journey-content=\"true\" data-node-id=\"37\" class=\"css-1ood0zq emevuu60\">Shifting more of the work from your quads to your calves can help you to <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/a41039401\/how-to-run-faster\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/a41039401\/how-to-run-faster\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"run faster\" data-node-id=\"37.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">run faster<\/a> and more efficiently. \u2018Together, these muscles are responsible for a little more than half of the vertical and much of the forward propulsive forces in running \u2013 and I think that\u2019s not appreciated enough,\u2019 says Delp.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"41\" class=\"css-1ood0zq emevuu60\">To become less quad-dominant, spend more time in the gym specifically developing your gastrocnemius and soleus muscles. Adding simple <a href=\"https:\/\/www.runnersworld.com\/uk\/health\/injury\/a775672\/3-steps-to-building-your-calf-strength\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/health\/injury\/a775672\/3-steps-to-building-your-calf-strength\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"calf raises\" data-node-id=\"41.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">calf raises<\/a> \u2013 and variations of the move \u2013 can help you to get there.<\/p>\n<p>2. Quicken your cadence<\/p>\n<p data-journey-content=\"true\" data-node-id=\"47\" class=\"css-1ood0zq emevuu60\">We\u2019ve learnt that the ankle is the powerhouse for upward and forward propulsion and the calves are the key muscles for generating force. So, according to <a href=\"https:\/\/knightcampus.uoregon.edu\/mike-hahn\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/knightcampus.uoregon.edu\/mike-hahn\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Mike Hahn\" data-node-id=\"47.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Mike Hahn<\/a>, professor of human physiology and director of the Bowerman Sports Science Center, \u2018to run faster, people need to be able to exert force [against the ground] more quickly\u2019.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"51\" class=\"css-1ood0zq emevuu60\">As noted by a 2022 study published in <a href=\"https:\/\/www.mdpi.com\/2306-5354\/9\/11\/616\" data-vars-ga-outbound-link=\"https:\/\/www.mdpi.com\/2306-5354\/9\/11\/616\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Bioengineering\" data-node-id=\"51.1.0\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\" target=\"_blank\">Bioengineering<\/a>, elite and experienced runners tend to spend less time with their foot on the ground (a lower \u2018duty factor\u2019). Even older research published in the <a href=\"https:\/\/journals.physiology.org\/doi\/pdf\/10.1152\/jappl.2000.89.5.1991\" data-vars-ga-outbound-link=\"https:\/\/journals.physiology.org\/doi\/pdf\/10.1152\/jappl.2000.89.5.1991\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Journal of Applied Physiology\" data-node-id=\"51.5.0\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\" target=\"_blank\">Journal of Applied Physiology<\/a> says that faster runners can apply 1.26 times greater average force than slower runners, while spending less time on the ground.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"55\" class=\"css-1ood0zq emevuu60\">\u2018The main issue with most runners is that we run with a deep knee bend and a deep ankle dorsiflexion, which is the motion where you pull your toes up toward your shin,\u2019 explains Hahn. \u2018This happens to everyone, including even elite runners \u2013 but it happens more in a softer, spongier running form.\u2019 The more time that you spend on the ground, the more your leg has to work to stabilise the rest of your body \u2013 and that\u2019s wasted energy.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"59\" class=\"css-1ood0zq emevuu60\">One of the easiest ways to prevent yourself from sinking into your stride, says Hahn, is to shorten your <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/beginners\/a46820832\/stride-length\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/beginners\/a46820832\/stride-length\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"stride length\" data-node-id=\"59.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">stride length<\/a> and increase your <a href=\"https:\/\/www.runnersworld.com\/uk\/training\/beginners\/a65538573\/ideal-running-cadence-based-on-height\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/beginners\/a65538573\/ideal-running-cadence-based-on-height\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"cadence\" data-node-id=\"59.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">cadence<\/a>. \u2018Landing with your foot more directly under you rather than throwing it out in front of you forces you to get off that foot more quickly, as if you\u2019re jumping up and down on a pogo stick.<br data-node-id=\"59.5\"\/><\/p>\n<p>3. Build springiness with plyometrics<\/p>\n<p data-journey-content=\"true\" data-node-id=\"65\" class=\"css-1ood0zq emevuu60\">We\u2019re going to continue with the pogo analogy for a moment. When you run, your muscles and tendons work like springs. As your foot hits the ground, your body stores energy \u2013 then, as you push off from the ground, that energy is released to help propel you forward. Elite runners demonstrate more of a \u2018springier\u2019 running style than amateur runners, according to a 2023 study published in <a href=\"https:\/\/www.frontiersin.org\/journals\/physiology\/articles\/10.3389\/fphys.2023.1224459\/full\" data-vars-ga-outbound-link=\"https:\/\/www.frontiersin.org\/journals\/physiology\/articles\/10.3389\/fphys.2023.1224459\/full\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Frontiers in Physiology\" data-node-id=\"65.1.0\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\" target=\"_blank\">Frontiers in Physiology<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"69\" class=\"css-1ood0zq emevuu60\">That\u2019s partly due to ankle stiffness, which means that your ankle stays stable and strong when you land so that you can pop right back off the ground. Without that ankle stiffness, the ankle acts more like a shock absorber than a spring, so you get less energy return to propel you forward.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"73\" class=\"css-1ood0zq emevuu60\">A stiffer spring can handle a higher load without deforming. \u2018If your ankle is floppy and you\u2019re using your quads to try to push against the ground, you\u2019ll just dorsiflex your ankle,\u2019 says Delp. This means that you\u2019re slowing down the transition to push-off and relying more on your quads than the elastic recoil of stored energy. \u2018Your ankle needs to be stiff to generate high forces with great efficiency, so you can fly forward through the air,\u2019 adds Delp.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"77\" class=\"css-1ood0zq emevuu60\"><a href=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a42590622\/plyometrics\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/uk\/training\/cross-training\/a42590622\/plyometrics\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Plyometrics\" data-node-id=\"77.0\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Plyometrics<\/a> \u2013 which are explosive exercises that train your calves and ankles to store and release energy quickly \u2013 have been <a href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC8938535\/\" data-vars-ga-outbound-link=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC8938535\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"scientifically proven\" data-node-id=\"77.2\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\" target=\"_blank\">scientifically proven<\/a> to be an effective tool for increasing tendon stiffness. To get your dose of plyometrics, add moves like pogo jumps to your strength workouts or your pre-run warm-ups.<\/p>\n<p>4. Spend more time in the air<\/p>\n<p data-journey-content=\"true\" data-node-id=\"83\" class=\"css-1ood0zq emevuu60\">Once you start to use your calves for more power, improve the force that you\u2019re able to exert against the ground and increase how quickly you get off the ground, you\u2019ll start to notice something else: you\u2019re getting more air. According to a study published in the <a href=\"https:\/\/onlinelibrary.wiley.com\/doi\/10.1080\/17461391.2018.1554707\" data-vars-ga-outbound-link=\"https:\/\/onlinelibrary.wiley.com\/doi\/10.1080\/17461391.2018.1554707\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"European Journal of Sport Science\" data-node-id=\"83.1.0\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\" target=\"_blank\">European Journal of Sport Science<\/a>, which compared the biomechanics of elite and recreational runners while running at the same speeds, the main difference in technique was not related to stride length or cadence, but a prolonged aerial phase. The study found that elite runners achieved 11% longer flight time \u2013 when neither foot is in contact with the ground \u2013 than recreational runners.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"87\" class=\"css-1ood0zq emevuu60\">\u2018The amateur runners descend farther [right before and when the foot initially hits the ground, partly due to more knee bend] and the elite runners jump higher once they take off,\u2019 says Hahn. So, elites not only spring up faster, but they also maintain that jump for longer. \u2018Think of it like a bouncing ball,\u2019 adds Hahn. \u2018The amateur\u2019s bouncing ball would go very low, then very high, while the elite\u2019s would have a shallow dip into the negative, then a pronounced vertical \u2013 it\u2019s almost always pushing up and forward rather than equalling its amount of negative absorption.\u2019<\/p>\n<p data-journey-content=\"true\" data-node-id=\"91\" class=\"css-1ood0zq emevuu60\">All the training techniques mentioned above \u2013 doing calf strength exercises, increasing your cadence and implementing plyometrics into your training \u2013 will help you to increase your time in the air.
