Since then, we\u2019ve learned a lot about stretching and the benefits of static and <a href=\"https:\/\/www.bicycling.com\/training\/a65617166\/dynamic-warm-up-for-cyclists\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a65617166\/dynamic-warm-up-for-cyclists\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"dynamic stretching\" data-node-id=\"0.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">dynamic stretching<\/a> as well as the timing of each.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"1\" class=\"css-1ood0zq emevuu60\">In fact, research suggests that static stretching before a ride can hinder performance, according to a <a href=\"https:\/\/onlinelibrary.wiley.com\/doi\/10.1111\/j.1600-0838.2012.01444.x\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/onlinelibrary.wiley.com\/doi\/10.1111\/j.1600-0838.2012.01444.x\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"meta-analytical review\" data-node-id=\"1.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\"><strong data-node-id=\"1.3.0\">meta-analytical review<\/strong><\/a> published by the Scandinavian Journal of Medicine &amp; Science in Sports. This doesn\u2019t mean to avoid stretching entirely; on the contrary. It means to be selective about which types of stretches you are doing and when.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"2\" class=\"css-1ood0zq emevuu60\">Before I ride, I like to go through a round of <a href=\"https:\/\/www.bicycling.com\/training\/a65617166\/dynamic-warm-up-for-cyclists\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a65617166\/dynamic-warm-up-for-cyclists\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"dynamic stretching\" data-node-id=\"2.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">dynamic stretching<\/a>, but after a ride, I like to follow up with static stretches\u2014ideally before I even get in the car to drive home, assuming I didn\u2019t ride out the door. Static stretches can help <a href=\"https:\/\/www.bicycling.com\/training\/a33651465\/yoga-abs-core-workout\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a33651465\/yoga-abs-core-workout\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"build flexibility\" data-node-id=\"2.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">build flexibility<\/a> that supports better movement on the bike and throughout daily life. Neck\/Upper Trap Stretch<\/p>\n<p data-journey-content=\"true\" data-node-id=\"19\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"19.0\">Why it works: <\/strong>\u201cMany cyclists <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a43238564\/causes-hand-numbness\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a43238564\/causes-hand-numbness\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"complain of numbness\" data-node-id=\"19.2\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">complain of numbness<\/a> in the fingers, which could be the result of leaning too aggressively on the pads of the hands while gripping the handlebars\u2014but it could also be coming from entrapment of the nerves in the neck,\u201d says Beldini. \u201cThis loosens up the tightness and <a href=\"https:\/\/www.bicycling.com\/training\/a41635904\/how-to-prevent-tech-neck\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a41635904\/how-to-prevent-tech-neck\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"neck pain\" data-node-id=\"19.4\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">neck pain<\/a> that can come from the forward head and shrugging posture of cycling.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"20\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"20.0\">How to do it:<\/strong><\/p>\n<ol data-node-id=\"21\" class=\"css-12c7ta7 emevuu60\">\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"21.0\">Sit on a chair or bench to maintain a 90-degree bend in the hips and the knees.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"21.1\">Pull the shoulders slightly back to sit up tall and anchor left hand under the chair or hook it under the thigh.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"21.2\">Lean the trunk away from the left hand to create a stretch in the top of the arm.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"21.3\">Tilt head away from the left arm to feel the stretch along your neck. To deepen the stretch, gently place the right hand on the side of the head above the ear to bend the head a little bit further to the side.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"21.4\">Repeat on the other side. <\/li>\n<\/ol>\n<p>3. Updog (Lumbar Mobilization Stretch)<\/p>\n<p data-journey-content=\"true\" data-node-id=\"25\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"25.0\">Why it works:<\/strong> You know that hunched back position you spend hours in on the bike? \u201cNot only does this position put strain on the <a href=\"https:\/\/www.bicycling.com\/training\/a40325928\/anterior-pelvic-tilt\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a40325928\/anterior-pelvic-tilt\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"low back\" data-node-id=\"25.2\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">low back<\/a>, it also can inhibit activation of the large gluteal muscles, causing some weakness in the push phase of the cycling downstroke,\u201d says Beldini. \u201cThe \u2018upward dog\u2019 <a href=\"https:\/\/www.bicycling.com\/training\/a20008906\/yoga-for-cyclists\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a20008906\/yoga-for-cyclists\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"yoga position\" data-node-id=\"25.4\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">yoga position<\/a> counters the forward-bent cycling position, working to release the low back and stretch the \u2018front body\u2019, i.e., the abdominals, tops of the thighs, and hip flexors.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"26\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"26.0\">How to do it:<\/strong><\/p>\n<ol data-node-id=\"27\" class=\"css-12c7ta7 emevuu60\">\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"27.0\">Lie facedown on the floor. <\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"27.1\">Bend elbows to place palms flat on the floor beside the ribs.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"27.2\">Press firmly into palms and straighten arms, lifting torso, hips, and the tops of thighs up off the ground.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"27.3\">Hold for a few breaths before lowering back down. <br data-node-id=\"27.3.1\"\/><\/li>\n<\/ol>\n<p>4. To fully tap into that power, you need to have mobility in your <a href=\"https:\/\/www.bicycling.com\/training\/a40992023\/how-to-stretch-hip-flexors\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a40992023\/how-to-stretch-hip-flexors\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"hip flexors\" data-node-id=\"31.4\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">hip flexors<\/a>. \u201cThis is a two-for-one stretch that every cyclist should use, particularly those with aggressive bike positions (like aero bars or with time trial bikes),\u201d says Beldini.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"32\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"32.0\">How to do it:<\/strong><\/p>\n<ol data-node-id=\"33\" class=\"css-12c7ta7 emevuu60\">\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"33.0\">Place a mat or cushion on the ground about a foot in front of a bench, low chair, or box.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"33.1\">Place the left knee onto the support cushion and step the right foot forward so the leg forms a 90-degree knee angle. The left leg should bend so the foot balances on the chair, bench, or box behind you. To enhance the stretch, slowly push the front of the hips forward slightly.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"33.2\">Repeat on the opposite side.<br data-node-id=\"33.2.1\"\/><\/li>\n<\/ol>\n<p>5. Piriformis Stretch<\/p>\n<p data-journey-content=\"true\" data-node-id=\"37\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"37.0\">Why it works: <\/strong>\u201cThe <a href=\"https:\/\/www.bicycling.com\/training\/a60467785\/piriformis-exercises\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a60467785\/piriformis-exercises\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"piriformis\" data-node-id=\"37.2\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">piriformis<\/a> muscle is a deep external rotator muscle of the hip; when it\u2019s overused, it can become tight and can cause similar symptoms to sciatica,\u201d says Beldini. \u201cYou want to mobilize this deep gluteal muscle and take some pressure off the sciatic nerve.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"38\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"38.0\">How to do it:<\/strong><\/p>\n<ol data-node-id=\"39\" class=\"css-12c7ta7 emevuu60\">\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"39.0\">Find a stable, elevated surface like a step or box. Place the left leg turned out onto the step or box so the shin is parallel to it, and slide the right leg straight back behind you.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"39.1\">Keeping the right leg straight and the back straight, gently lean the trunk over the left leg. Keeping the trunk straight is the key\u2014if the spine rounds, you won\u2019t isolate the piriformis. Use your fingertips for support as needed.<br data-node-id=\"39.1.1\"\/><\/li>\n<\/ol>\n<p>6. Gastroc\/Soleus Stretch<\/p>\n<p data-journey-content=\"true\" data-node-id=\"43\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"43.0\">Why it works:<\/strong> \u201cMany cyclists have a tendency to keep their foot in a Barbie point position (toe down\/heel up position) when they push down on the pedals,\u201d says Beldini. \u201cThis not only transfers an imbalanced load onto the pedal and crank, but it also contributes to a tight calf and <a href=\"https:\/\/www.bicycling.com\/training\/a40452162\/posterior-chain-workout\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a40452162\/posterior-chain-workout\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"posterior chain\" data-node-id=\"43.2\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">posterior chain<\/a>, which could lead to <a href=\"https:\/\/www.bicycling.com\/training\/a20047687\/whats-causing-my-arch-pain\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a20047687\/whats-causing-my-arch-pain\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"plantar fasciitis\" data-node-id=\"43.4\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">plantar fasciitis<\/a>, tight calves, and Achilles strain.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"44\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"44.0\">How to do it:<\/strong><\/p>\n<ol data-node-id=\"45\" class=\"css-12c7ta7 emevuu60\">\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"45.0\">Stand with one foot slightly in front of the other; the front leg should be bent while the back leg is straight. (You can also do this facing a wall and use the wall for support.) You should feel a stretch at the middle to top of the calf.<\/li>\n<li aria-level=\"1\" style=\"list-style-type:decimal;\" data-node-id=\"45.1\">Slide the back foot about six inches forward and slowly push hips back as if you were sitting back on an imaginary high chair.
