I used to run group fitness classes built around the high intensity interval training structure and the concept is similar on the bike. I\u2019ve worked with athletes that are light on time and we would utilize high intensity interval training to build fitness fast.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"2\" class=\"css-1ood0zq emevuu60\">Even if you have plenty of time to train high intensity interval training should be incorporated into training plans to build fitness that will make you faster on the bike. It\u2019s time to get faster on the bike before the season is over.<\/p>\n<p>What exactly is a high-intensity training cycling workout?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"8\" class=\"css-1ood0zq emevuu60\">High-intensity interval training a.k.a. HIIT sounds very scientific, but it\u2019s really very simple. It\u2019s comprised of short, hard bouts of <a href=\"https:\/\/www.bicycling.com\/training\/a42686753\/aerobic-workout\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a42686753\/aerobic-workout\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"cardio exercise\" data-node-id=\"8.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">cardio exercise<\/a>\u2014anywhere from 10 seconds to five minutes in length\u2014broken up by brief recovery periods. <br data-node-id=\"8.3\"\/><\/p>\n<p data-journey-content=\"true\" data-node-id=\"9\" class=\"css-1ood0zq emevuu60\">How hard is hard? That depends on the interval length, but the key is to go as hard as you can for the duration of the effort. So if you\u2019re doing <a href=\"https:\/\/www.bicycling.com\/training\/a32345035\/tabata-ab-workout\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a32345035\/tabata-ab-workout\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Tabatas\" data-node-id=\"9.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">Tabatas<\/a> (20 seconds of effort, followed by 10 seconds of recovery), you\u2019re pushing full throttle for 20 seconds. If you\u2019re doing longer, three-to-five-minute intervals, you\u2019re working in your <a href=\"https:\/\/www.bicycling.com\/training\/a40117642\/what-is-vo2-max\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a40117642\/what-is-vo2-max\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"VO2 max\" data-node-id=\"9.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">VO2 max<\/a> zone, or about 95 percent of your <a href=\"https:\/\/www.bicycling.com\/training\/a64162776\/cyclists-max-heart-rate-training-myths-busted-1741791910\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a64162776\/cyclists-max-heart-rate-training-myths-busted-1741791910\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"max heart rate\" data-node-id=\"9.5\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">max heart rate<\/a> (or a 9 on a scale of 1 to 10 for rate of perceived exertion) for the duration of the interval.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"10\" class=\"css-1ood0zq emevuu60\">How much recovery you take between <a href=\"https:\/\/www.bicycling.com\/training\/a20022634\/4-workouts-for-cyclists-who-hate-intervals\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a20022634\/4-workouts-for-cyclists-who-hate-intervals\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"intervals\" data-node-id=\"10.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">intervals<\/a> depends on your goals. Short intervals are usually paired with equally short or even shorter recovery periods so your body can adapt to repeated maximal efforts. And because your heart rate stays elevated during the recovery periods, your <a href=\"https:\/\/www.bicycling.com\/training\/a39453106\/aerobic-vs-anaerobic-exercise\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a39453106\/aerobic-vs-anaerobic-exercise\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"aerobic energy system\" data-node-id=\"10.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">aerobic energy system<\/a> (in addition to <a href=\"https:\/\/www.bicycling.com\/training\/a62532093\/cycling-anaerobic-exercise\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a62532093\/cycling-anaerobic-exercise\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"anaerobic\" data-node-id=\"10.5\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">anaerobic<\/a>) gets a training benefit, as well.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"11\" class=\"css-1ood0zq emevuu60\">In other cases, such as super high-intensity <a href=\"https:\/\/www.bicycling.com\/training\/a39299902\/how-to-sprint\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a39299902\/how-to-sprint\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"sprints\" data-node-id=\"11.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">sprints<\/a>, you want each effort to be done at max, so you need to let your body fully recover for four or five minutes between bouts.<\/p>\n<p>What are the benefits of high-intensity training cycling workouts?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"14\" class=\"css-1ood0zq emevuu60\">New studies on the benefits of HIIT make the news on a regular basis. For example, a <a href=\"https:\/\/www.sciencedirect.com\/science\/article\/abs\/pii\/S0531556521004393\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.sciencedirect.com\/science\/article\/abs\/pii\/S0531556521004393\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"meta-analysis\" data-node-id=\"14.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">meta-analysis<\/a> of 10 studies, published in 2022 in Experimental Gerontology, found that HIIT can reduce blood pressure in older adults. Another <a href=\"https:\/\/www.mdpi.com\/1660-4601\/19\/12\/7049\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.mdpi.com\/1660-4601\/19\/12\/7049\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"meta-analysis\" data-node-id=\"14.5\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">meta-analysis<\/a> published in 2022 in the International Journal of Environmental Research and Public Health, including 14 studies, found that HIIT can support those living with diabetes by helping with blood sugar control, blood pressure, and potentially <a href=\"https:\/\/www.bicycling.com\/health-nutrition\/a46317229\/exercise-inflammation\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/health-nutrition\/a46317229\/exercise-inflammation\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"inflammation\" data-node-id=\"14.9\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">inflammation<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"15\" class=\"css-1ood0zq emevuu60\">As for HIIT\u2019s effects on performance,  a <a href=\"https:\/\/journals.physiology.org\/doi\/pdf\/10.1152\/ajpregu.00096.2018\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/journals.physiology.org\/doi\/pdf\/10.1152\/ajpregu.00096.2018\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"study\" data-node-id=\"15.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">study<\/a> in the November 2018 issue of American Journal of Physiology-Regulatory, Integrative and Comparative Physiology found that just two minutes of sprint interval training (in this case, four 30-second max-effort sprints followed by four and a half minutes of recovery for a total of 20 minutes) improved <a href=\"https:\/\/www.bicycling.com\/training\/a39915658\/how-to-increase-mitochondria\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a39915658\/how-to-increase-mitochondria\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"mitochondrial function\" data-node-id=\"15.7\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">mitochondrial function<\/a>, just as well as moderate exercise. Mitochondria helps convert fuel to energy quickly, and it\u2019s function is a benchmark for good health and exercise performance. BDNF is essential for learning, memory, and mood regulation, and your brain uses it to repair and maintain brain cells. But even if you\u2019re already fit, you can still reap measurable benefits from adding HIIT to your training regimen, says exercise physiology professor and coach <a rel=\"nofollow noopener\" href=\"https:\/\/www.paullaursen.com\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.paullaursen.com\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Paul Laursen\" data-node-id=\"23.1\" class=\"body-link css-hwwm8d emevuu60\">Paul Laursen<\/a>, Ph.D., endurance coach, author of <a href=\"https:\/\/books.google.ca\/books\/about\/Science_and_Application_of_High_Intensit.html?id=vgoaugEACAAJ&amp;source=kp_cover&amp;redir_esc=y\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/books.google.ca\/books\/about\/Science_and_Application_of_High_Intensit.html?id=vgoaugEACAAJ&amp;source=kp_cover&amp;redir_esc=y\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"The Science and Application of High-Intensity Interval Training (HIIT)\" data-node-id=\"23.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">The Science and Application of High-Intensity Interval Training (HIIT)<\/a>, and cofounder of <a rel=\"nofollow noopener\" href=\"https:\/\/hiitscience.com\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/hiitscience.com\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"HIIT Science\" data-node-id=\"23.5\" class=\"body-link css-hwwm8d emevuu60\">HIIT Science<\/a>.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"24\" class=\"css-1ood0zq emevuu60\">For cyclists who like to go long, HIIT can be part of a smart <a href=\"https:\/\/www.bicycling.com\/training\/a43965151\/how-to-build-cycling-endurance-base\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a43965151\/how-to-build-cycling-endurance-base\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"base-building strategy\" data-node-id=\"24.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">base-building strategy<\/a>. \u201cYour base comes down to your mitochondrial capacity,\u201d Laursen says. \u201cLonger, lower-intensity exercise increases the number of mitochondria in your cells, which is why people perform long, steady <a href=\"https:\/\/www.bicycling.com\/training\/a62970284\/boost-cycling-endurance\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a62970284\/boost-cycling-endurance\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"endurance exercise\" data-node-id=\"24.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">endurance exercise<\/a> to build a base. But high-intensity training makes those mitochondria more powerful,\u201d he says, noting that research also shows that <a href=\"https:\/\/www.bicycling.com\/training\/a43803551\/high-intensity-interval-training-older-adults-study\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a43803551\/high-intensity-interval-training-older-adults-study\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"high-intensity exercise\" data-node-id=\"24.5\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">high-intensity exercise<\/a> performed regularly can stimulate the production of mitochondria, as well.<br data-node-id=\"24.7\"\/><\/p>\n<p data-journey-content=\"true\" data-node-id=\"25\" class=\"css-1ood0zq emevuu60\">\u201cOur research found that when well-trained cyclists performed two interval sessions a week for three to six weeks, their VO2 max, peak aerobic power output, and endurance performance improved by 2 to 4 percent,\u201d Laursen says.<\/p>\n<p>How do you perform HIIT workouts properly?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"28\" class=\"css-1ood0zq emevuu60\">Laursen says you\u2019ve got three main weapons to choose from in the HIIT arsenal: Long intervals, like the <a href=\"https:\/\/www.bicycling.com\/training\/a41352761\/how-to-increase-vo2-max\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a41352761\/how-to-increase-vo2-max\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"VO2 intervals\" data-node-id=\"28.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">VO2 intervals<\/a> that range from one to four minutes; short intervals done at about 120 percent VO2 max that can last from 10 to 60 seconds with equal recovery periods; and <a href=\"https:\/\/www.bicycling.com\/training\/a39299902\/how-to-sprint\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a39299902\/how-to-sprint\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"sprint\" data-node-id=\"28.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">sprint<\/a> intervals, which are done \u201call out\u201d and can be either very short (three to six seconds) or longer (20 to 30 seconds).<\/p>\n<p data-journey-content=\"true\" data-node-id=\"29\" class=\"css-1ood0zq emevuu60\">You can take the shotgun approach and rotate through all three. Or choose the format that best works your weak spot. \u201cIf you fade out during longer efforts, do longer HIIT training intervals. If you\u2019re lacking in the short 10- to 30-percent power range, then do sprints,\u201d Laursen says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"30\" class=\"css-1ood0zq emevuu60\">For general endurance benefits, interval durations ranging between 30 seconds to five minutes at a very hard intensity build your aerobic system while also recruiting some <a href=\"https:\/\/www.bicycling.com\/training\/a42284934\/fast-twitch-vs-slow-twitch-muscle-fibers\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a42284934\/fast-twitch-vs-slow-twitch-muscle-fibers\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"fast-twitch sprint fibers\" data-node-id=\"30.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">fast-twitch sprint fibers<\/a>, which makes your power-producing fibers more <a href=\"https:\/\/www.bicycling.com\/training\/a45429496\/fatigue-resistance\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a45429496\/fatigue-resistance\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"fatigue resistant\" data-node-id=\"30.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">fatigue resistant<\/a> over time, Laursen says. \u201cPerforming three to six of these efforts, allowing one to two minutes of recovery between, can have impressive effects,\u201d he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"31\" class=\"css-1ood0zq emevuu60\">You can perform HIIT intervals in your primary sport, or you can do them when you <a href=\"https:\/\/www.bicycling.com\/training\/a63917223\/best-strength-workouts-for-seniors\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a63917223\/best-strength-workouts-for-seniors\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"cross-train\" data-node-id=\"31.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">cross-train<\/a> to get a metabolic boost while giving your body a break from your usual activity, Laursen says. \u201cThis works well for runners and team sport athletes who occasionally need to reduce their impact while nursing a little injury or niggle,\u201d he says. \u201cThey can do a <a href=\"https:\/\/www.bicycling.com\/training\/a41465461\/beginner-hiit-workout\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a41465461\/beginner-hiit-workout\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"HIIT session\" data-node-id=\"31.3\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">HIIT session<\/a> on the bike to maintain their cardiovascular load, while lessening the impact on their neuromuscular system.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"32\" class=\"css-1ood0zq emevuu60\">You can also adjust HIIT workouts to fit your fitness level. For example, if you\u2019re new to them, focus on doing a lower number of reps or shorter durations and keep recovery periods longer. If you\u2019re more advanced, you may want to aim for reduced recovery, higher intensity, or more interval rounds.<\/p>\n<p>How often should you do HIIT workouts?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"35\" class=\"css-1ood0zq emevuu60\">HIIT is like medicine: The right dose works wonders, but too much can have ill effects. If you\u2019re not racing or doing big events on the weekends, you can do up to three HIIT workouts a week to stay fit, so long as you allow ample <a href=\"https:\/\/www.bicycling.com\/training\/a37761751\/cycling-recovery-guide\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a37761751\/cycling-recovery-guide\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"recovery\" data-node-id=\"35.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">recovery<\/a>, ideally a day or two of easier activity, between sessions to allow your body to bounce back.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"36\" class=\"css-1ood0zq emevuu60\">Once you\u2019re out there putting in longer miles and\/or pushing it hard with weekend outings, you can dial back your HIIT workouts to just once or twice a week to stay sharp between events.<\/p>\n<p>The Best High-Intensity Training Cycling WorkoutsQuick and Dirty 30s<\/p>\n<p data-journey-content=\"true\" data-node-id=\"41\" class=\"css-1ood0zq emevuu60\"><strong data-node-id=\"41.0\">Why it works: <\/strong>Thirty seconds is the ultimate HIIT duration\u2014just long enough that you can really ramp it up full throttle, but not so long that you fizzle out before it\u2019s over. This workout builds short-term power and improves recovery between hard efforts. It\u2019s perfect for riders with a criterium or group rides on their schedule.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"42\" class=\"css-1ood0zq emevuu60\">Experienced riders can follow the Dirty 30s as outlined here; <a href=\"https:\/\/www.bicycling.com\/training\/a45642624\/how-to-start-cycling\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.bicycling.com\/training\/a45642624\/how-to-start-cycling\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"beginner cyclists\" data-node-id=\"42.1\" class=\"body-link css-hwwm8d emevuu60\" rel=\"nofollow noopener\">beginner cyclists<\/a> should extend the rest interval to 90 seconds.
