It\u2019s called critical velocity training\u2014and it\u2019s key to boosting your speed without beating up your body, according to exercise physiologist <a href=\"https:\/\/www.tinmancoach.com\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.tinmancoach.com\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"Tom Schwartz\" data-node-id=\"2.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">Tom Schwartz<\/a>, PhD, a running coach and founder of Tinman Coaching who popularized the approach.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"3\" class=\"css-6wxqfj emevuu60\">Here\u2019s how to slot it into your training.<\/p>\n<p>What Is Critical Velocity Training?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"7\" class=\"css-6wxqfj emevuu60\">Critical velocity training raises your <a href=\"https:\/\/www.runnersworld.com\/training\/a70423228\/how-long-to-improve-lactate-threshold-pace\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70423228\/how-long-to-improve-lactate-threshold-pace\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"lactate threshold\" data-node-id=\"7.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">lactate threshold<\/a>, the level at which a byproduct of exercise called lactate accumulates in your blood faster than your body can clear it. Improving this metric is important, because it can help hard paces feel easier, which allows you to run faster, and it helps you hold those faster paces for longer.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"8\" class=\"css-6wxqfj emevuu60\">The general rule of thumb for lactate threshold is that it\u2019s a pace you can sustain for roughly 60 minutes. It\u2019s not something you can hold all day, but it\u2019s also not a pace that\u2019ll leave you totally breathless.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"9\" class=\"css-6wxqfj emevuu60\">Schwartz read about lactate threshold training when he was in college, and decided to give it a shot in an attempt to improve his own running.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"10\" class=\"css-6wxqfj emevuu60\">\u201cI found that it did okay,\u201d he tells Runner\u2019s World. \u201cI felt that it gave me good endurance, but I just didn\u2019t have the <a href=\"https:\/\/www.runnersworld.com\/training\/a40656666\/leg-day-workout\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a40656666\/leg-day-workout\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"leg power\" data-node-id=\"10.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">leg power<\/a> necessary to sustain the kind of pace [needed] in a race. I felt like I had one gear, so to speak. I couldn\u2019t move any faster.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"11\" class=\"css-6wxqfj emevuu60\">So he decided to dig a little deeper into something he was already experimenting with, a metric he called critical value but would later refer to as \u201ccritical velocity\u201d when he started using it in coaching.<\/p>\n<p>Related Story<\/p>\n<p data-journey-content=\"true\" data-node-id=\"13\" class=\"css-6wxqfj emevuu60\">Critical velocity running feels a little harder than running at lactate threshold. If lactate threshold is the pace you can maintain for one hour, critical velocity is one that most runners can sustain for 30 to 35 minutes, a little longer or shorter depending on fitness levels and distance experience, Schwartz says. \u201cCritical velocity is about 4 to 5 percent higher,\u201d he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"14\" class=\"css-6wxqfj emevuu60\">In effort level, CV falls between lactate threshold pace and your all-out VO\u2082 max pace. To find it, you can input your race results at distances ranging from 2,000 meters to the 10K in the <a href=\"https:\/\/www.finalsurge.com\/tinman\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/www.finalsurge.com\/tinman\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"calculator\" data-node-id=\"14.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">calculator<\/a> on Schwartz\u2019s site to find your critical velocity pace.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"15\" class=\"css-6wxqfj emevuu60\">The crux of critical velocity training is that it has you running at the hardest pace you can maintain before your body starts to struggle due to the fatigue-related byproducts of exercise. Another way to think about it: CV is the fastest you can run comfortably and in control without having to gasp for air.<\/p>\n<p>Related StoryThe Benefits of These Workouts<\/p>\n<p data-journey-content=\"true\" data-node-id=\"18\" class=\"css-6wxqfj emevuu60\">A bunch of beneficial physiological changes occur when doing critical velocity training, including recruiting your <a href=\"https:\/\/www.runnersworld.com\/training\/a41759641\/fast-twitch-vs-slow-twitch-muscle-fibers\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a41759641\/fast-twitch-vs-slow-twitch-muscle-fibers\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"fast-twitch muscle fibers\" data-node-id=\"18.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">fast-twitch muscle fibers<\/a>, developing more energy-producing mitochondria, and stimulating more capillaries that can help bring nutrients and oxygen into your cells and take exercise byproducts out of them, Schwartz says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"19\" class=\"css-6wxqfj emevuu60\">By running slightly faster than your lactate threshold, you can also efficiently improve that metric: \u201cCritical velocity improves your lactate threshold more than running at lactate threshold,\u201d Schwartz says, based on his experience. It can <a href=\"https:\/\/www.runnersworld.com\/training\/a71296723\/how-to-increase-vo2-max\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a71296723\/how-to-increase-vo2-max\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"boost your VO\u2082 max\" data-node-id=\"19.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">boost your VO\u2082 max<\/a> and <a href=\"https:\/\/www.runnersworld.com\/training\/a70258295\/ways-to-improve-running-economy\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70258295\/ways-to-improve-running-economy\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running economy\" data-node-id=\"19.3\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running economy<\/a>, too, he adds.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"20\" class=\"css-6wxqfj emevuu60\">It\u2019s tricky to dig into research on critical velocity because many studies don\u2019t use the term \u201ccritical velocity,\u201d but the intensities tested in some studies overlap with what CV looks like in practice, according to Schwartz.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"21\" class=\"css-6wxqfj emevuu60\">For example, a <a href=\"https:\/\/journals.lww.com\/acsm-msse\/fulltext\/2007\/04000\/aerobic_high_intensity_intervals_improve_v_o2max.12.aspx\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/journals.lww.com\/acsm-msse\/fulltext\/2007\/04000\/aerobic_high_intensity_intervals_improve_v_o2max.12.aspx\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"study\" data-vars-ga-product-id=\"7772da85-f8ef-45e7-9346-d912cde283f0\" rel=\"nofollow noopener\" data-node-id=\"21.1\" data-href=\"https:\/\/journals.lww.com\/acsm-msse\/fulltext\/2007\/04000\/aerobic_high_intensity_intervals_improve_v_o2max.12.aspx\" data-product-url=\"https:\/\/journals.lww.com\/acsm-msse\/fulltext\/2007\/04000\/aerobic_high_intensity_intervals_improve_v_o2max.12.aspx\" data-affiliate=\"false\" data-affiliate-network=\"\" data-vars-ga-product-price=\"$0.00\" data-vars-ga-product-retailer-id=\"ab23777b-24f6-402d-b59f-4789856144f1\" data-vars-ga-link-treatment=\"(not set) | (not set)\" class=\"body-link product-links css-rgqwc2 e1aq0z090\" data->study<\/a> published in Medicine &amp; Science in Sports &amp; Exercise looked at performance outcomes for four groups of runners performing different training protocols lasting eight weeks: long and slow (70 percent of max heart rate), lactate threshold running (85 percent of max heart rate), short and fast intervals of 15 seconds on, 15 seconds off (90 to 95 percent of max heart rate), and longer high-aerobic intervals of 4 minutes on, 3 minutes off (90 to 95 percent of max heart rate).<\/p>\n<p data-journey-content=\"true\" data-node-id=\"22\" class=\"css-6wxqfj emevuu60\">The interval groups improved their VO\u2082 max more than the long and slow and lactate threshold groups did; the longer-interval group\u2014a protocol that closely mirrors the physiological responses seen in CV training, per Schwartz\u2014did so to the greatest extent.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"23\" class=\"css-6wxqfj emevuu60\">Another <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/16876479\/\" target=\"_blank\" data-vars-ga-outbound-link=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/16876479\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"study\" data-node-id=\"23.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">study<\/a>, published in the Journal of Science and Medicine in Sport, found that runners who trained with hard-but-sustainable 3.5-minute intervals for 10 weeks improved their <a href=\"https:\/\/www.runnersworld.com\/advanced\/a20783551\/finding-your-running-speed-at-lactate-threshold\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/advanced\/a20783551\/finding-your-running-speed-at-lactate-threshold\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"speed at lactate threshold\" data-node-id=\"23.5\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">speed at lactate threshold<\/a>, whereas those who performed 30-second sprints and those who did recovery runs didn\u2019t experience an increase. This supports the idea that high-aerobic interval work triggers a broader endurance-development stimulus than sprints or <a href=\"https:\/\/www.runnersworld.com\/training\/a46429294\/benefits-of-slow-running\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a46429294\/benefits-of-slow-running\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"slower running\" data-node-id=\"23.7\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">slower running<\/a> alone, according to Schwartz.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"24\" class=\"css-6wxqfj emevuu60\">Critical velocity training seems to work your body in a highly effective &#8220;middle zone,&#8221; per Schwartz: You\u2019re going hard enough to help with oxygen delivery and utilization, but it&#8217;s still controlled enough so you can put in your reps without burning out too quickly.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"25\" class=\"css-6wxqfj emevuu60\">If you stick with slower work like lactate threshold, \u201cyou\u2019ll still demand a lot of oxygen at a given pace,\u201d he says. \u201cSo you\u2019ll be a one-trick pony; you\u2019ll have a pace that you can sustain, but you can\u2019t go any faster than that.\u201d<\/p>\n<p data-journey-content=\"true\" data-node-id=\"26\" class=\"css-6wxqfj emevuu60\">All in all, in comparison with lactate threshold training, \u201ccritical velocity provides more return on investment,\u201d Schwartz says. And because it has you running more slowly and controlled than you would in very <a href=\"https:\/\/www.runnersworld.com\/training\/a62852530\/what-is-high-intensity-interval-training\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a62852530\/what-is-high-intensity-interval-training\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"high-intensity workouts\" data-node-id=\"26.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">high-intensity workouts<\/a> like VO\u2082 max routines, it\u2019s a more sustainable practice for runners in the long term, he believes.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"27\" class=\"css-6wxqfj emevuu60\">\u201cThey\u2019re not gasping for breath, their legs are not heavy, and they can do enough repetitions of it, enough minutes of it [to elicit change],\u201d he says. \u201cThey can repeat it week after week and basically the body starts transforming.\u201d<\/p>\n<p>Related StoryWhich Race Distances Does Critical Velocity Training Work Best For?<\/p>\n<p data-journey-content=\"true\" data-node-id=\"30\" class=\"css-6wxqfj emevuu60\">\u201cIf you can improve the speed at which you\u2019re running along at a submaximal heart rate or submaximal lactate, it\u2019s very likely that pretty much everything that you\u2019re racing will improve,\u201d Schwartz says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"31\" class=\"css-6wxqfj emevuu60\">In fact, he\u2019s seen runners have success with critical velocity training in racing distances from 3,000 meters all the way up to the <a href=\"https:\/\/www.runnersworld.com\/training\/a19492479\/marathon-training-plans\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a19492479\/marathon-training-plans\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"marathon\" data-node-id=\"31.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">marathon<\/a>\u2014and even with some ultramarathoners, too.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"32\" class=\"css-6wxqfj emevuu60\">So whether you\u2019re racing a 5K, 10K, or going longer, critical velocity is something you can consider adding to your training.<\/p>\n<p>The Workout You Need to Try<\/p>\n<p data-journey-content=\"true\" data-node-id=\"34\" class=\"css-6wxqfj emevuu60\">The amount of total time you spend running at critical velocity pace during your workouts depends on your fitness level, per Schwartz. Beginners may want to stick to 12 to 15 minutes; intermediate runners 18 to 21 minutes; and advanced runners 21 to 24 minutes, up to 27 minutes or so.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"35\" class=\"css-6wxqfj emevuu60\">Here\u2019s what this could look like for an intermediate runner:<\/p>\n<ul data-node-id=\"36\" class=\"css-kw9lqy emevuu60\">\n<li aria-level=\"1\" style=\"list-style-type:disc;\" data-node-id=\"36.0\"><strong data-node-id=\"36.0.0\">Warmup: <\/strong>6-8 minutes of easy running, followed by 6 x 20-second strides with 20-second recovery, and finished with a 2-minute easy jog<\/li>\n<li aria-level=\"1\" style=\"list-style-type:disc;\" data-node-id=\"36.1\"><strong data-node-id=\"36.1.0\">CV work<\/strong>: 6-7 x 3 minutes at CV pace, with 1-minute recovery between (slow jog or fast walk)<\/li>\n<li aria-level=\"1\" style=\"list-style-type:disc;\" data-node-id=\"36.2\"><strong data-node-id=\"36.2.0\">Cooldown<\/strong>: 12-15 minute jog<\/li>\n<\/ul>\n<p data-journey-content=\"true\" data-node-id=\"37\" class=\"css-6wxqfj emevuu60\">\u201cThink of critical velocity as your aerobic cruising speed,\u201d Schwartz says. \u201cIt\u2019s comfortably hard, but not where you get to the point where it starts getting out of control and you\u2019re gasping.\u201d<\/p>\n<p>Related StoryWhen to Do These Workouts<\/p>\n<p data-journey-content=\"true\" data-node-id=\"40\" class=\"css-6wxqfj emevuu60\">The beauty of critical velocity workouts is you can\u2014and should\u2014do them year-round, says Schwartz. Because they\u2019re not overly stressing your body, your recovery time is lower than it would be for workouts with harder efforts where you\u2019re really pushing.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"41\" class=\"css-6wxqfj emevuu60\">\u201cYou can do them week after week, which is unlike <a href=\"https:\/\/www.runnersworld.com\/training\/a70019851\/the-runners-world-guide-to-vo2-max\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a70019851\/the-runners-world-guide-to-vo2-max\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"VO2 max training\" data-node-id=\"41.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">VO2 max training<\/a>, which you cannot do for multiple weeks in a row because your body would get destroyed,\u201d he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"42\" class=\"css-6wxqfj emevuu60\">He recommends runners include a CV workout nearly every week of the year, particularly when you are in a competitive season or have a race on the horizon. \u201cYou need to include it, in my opinion, if you really want to be serious about reaching your potential,\u201d he says.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"43\" class=\"css-6wxqfj emevuu60\">Regular critical velocity workouts allow you to see continued progress, he believes, including increasing your average speed.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"44\" class=\"css-6wxqfj emevuu60\">As for when to slot it in during your week? CV workouts can check the \u201cspeed day\u201d box in your workout plan. And if you\u2019re worried this will have you missing out on other types of workouts\u2014say, hard, breathless efforts when you\u2019re running VO\u2082 max pace or <a href=\"https:\/\/www.runnersworld.com\/training\/a20803111\/how-to-run-hills\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a20803111\/how-to-run-hills\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"running up hills\" data-node-id=\"44.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">running up hills<\/a>\u2014one of the benefits of critical velocity training is that you can tack on other workout components to it to make sure you\u2019re challenging your body in a variety of ways.<\/p>\n<p data-journey-content=\"true\" data-node-id=\"45\" class=\"css-6wxqfj emevuu60\">For example, Schwartz will often program shorter <a href=\"https:\/\/www.runnersworld.com\/training\/a71175798\/how-to-conquer-sprint-workouts\/\" target=\"_self\" data-vars-ga-outbound-link=\"https:\/\/www.runnersworld.com\/training\/a71175798\/how-to-conquer-sprint-workouts\/\" data-vars-ga-ux-element=\"Hyperlink\" data-vars-ga-call-to-action=\"sprint repeats\" data-node-id=\"45.1\" class=\"body-link css-rgqwc2 emevuu60\" rel=\"nofollow noopener\">sprint repeats<\/a> after CV work, like three to six reps of 30-second intervals with a 1-minute jog in between. Or you can do a handful of 30-second hill repeats before your cooldown, too.
