Slide down until your hips and knees are at 90 degrees, with your thighs parallel to the floor.<\/li>\n<li data-node-id=\"84.1\">Maintaining the wall sit, lift both heels off the ground and press through the balls of your feet until you\u2019re on your toes.<\/li>\n<li data-node-id=\"84.2\">Pause briefly, then slowly lower your heels back to the floor under control.<\/li>\n<\/ul>\n<p>Push-up with T-spine rotation<\/p>\n<ul data-node-id=\"86\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"86.0\">Begin in a high plank position with your hands slightly wider than shoulder-width apart. Brace your core and keep your shoulders away from your ears.<\/li>\n<li data-node-id=\"86.1\">Lower your chest towards the floor, allowing your elbows to track at roughly 45 degrees.<\/li>\n<li data-node-id=\"86.2\">Press explosively back to the top.<\/li>\n<li data-node-id=\"86.3\">Lift your right hand from the floor and rotate your torso, reaching towards the ceiling. Follow your fingertips with your eyes.<\/li>\n<li data-node-id=\"86.4\">Complete another push-up before repeating on the opposite side.<\/li>\n<\/ul>\n<p>Cat cow with knees elevated <\/p>\n<ul data-node-id=\"88\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"88.0\">Start in a tabletop position with your shoulders over your wrists and your knees slightly wider than hip-width apart.<\/li>\n<li data-node-id=\"88.1\">Tuck your toes under and lift your knees just off the floor.<\/li>\n<li data-node-id=\"88.2\">Round your back as much as possible, spreading your shoulder blades and tucking your chin.<\/li>\n<li data-node-id=\"88.3\">Slowly arch your back, taking two to three seconds to move into full spinal extension while squeezing your shoulder blades together.<\/li>\n<li data-node-id=\"88.4\">Continue alternating between flexion and extension.<\/li>\n<\/ul>\n<p>Kettlebell swing<\/p>\n<ul data-node-id=\"90\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"90.0\">Stand with your feet slightly wider than hip-width apart, with the kettlebell about a foot in front of you.<\/li>\n<li data-node-id=\"90.1\">Hinge at your hips and reach for the handle while keeping your back flat.<\/li>\n<li data-node-id=\"90.2\">Pull the kettlebell powerfully between your legs to initiate the movement.<\/li>\n<li data-node-id=\"90.3\">Explosively snap your hips forwards to drive the kettlebell to eye level.<\/li>\n<li data-node-id=\"90.4\">Keep a relaxed grip and let the momentum do the work.<\/li>\n<li data-node-id=\"90.5\">Guide the kettlebell back between your legs and repeat.<\/li>\n<\/ul>\n<p>Medicine ball slam<\/p>\n<ul data-node-id=\"92\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"92.0\">Stand with your knees slightly bent, holding a medicine ball overhead with your arms extended.<\/li>\n<li data-node-id=\"92.1\">Hinge forwards and use your core to slam the ball into the floor about a foot in front of you.<\/li>\n<li data-node-id=\"92.2\">Let your arms follow through, then pick the ball up and repeat.<\/li>\n<\/ul>\n<p>Bench side plank with hip drop<\/p>\n<ul data-node-id=\"94\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"94.0\">Lie on your left side with your top leg resting on the bench and your bottom leg bent in front of you.<\/li>\n<li data-node-id=\"94.1\">Brace your core and raise your hips until your body forms a straight line.<\/li>\n<li data-node-id=\"94.2\">Lower your bottom hip until your lower leg touches the floor, then drive your hips back up.<\/li>\n<\/ul>\n<p>Barbell Romanian deadlift<\/p>\n<ul data-node-id=\"96\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"96.0\">Stand tall with your feet underneath your hips, holding the barbell in front of your thighs.<\/li>\n<li data-node-id=\"96.1\">Push your hips back with a flat back, as though you\u2019re shutting a car door with your glutes.<\/li>\n<li data-node-id=\"96.2\">Keep your knees softly bent and your shins almost vertical.<\/li>\n<li data-node-id=\"96.3\">Lower the bar until you feel a stretch in your hamstrings, then drive your hips forwards to return to the start.<\/li>\n<\/ul>\n<p>Dumbbell bench press<\/p>\n<ul data-node-id=\"98\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"98.0\">Lie flat on a bench with your feet planted firmly on the floor.<\/li>\n<li data-node-id=\"98.1\">Press a pair of dumbbells above your chest with your arms extended.<\/li>\n<li data-node-id=\"98.2\">Lower the weights until they reach the outside of your chest.<\/li>\n<li data-node-id=\"98.3\">Pause briefly before pressing them back to the starting position.<\/li>\n<\/ul>\n<p>Pull-up<\/p>\n<ul data-node-id=\"100\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"100.0\">Hang off the bar completely straight in a dead hang.<\/li>\n<li data-node-id=\"100.1\">Next tighten your abs and get into the hollow position.<\/li>\n<li data-node-id=\"100.2\">Un-shrug your shoulders.<\/li>\n<li data-node-id=\"100.3\">Pull your elbows down until your chest touches the bar.<\/li>\n<li data-node-id=\"100.4\">Lower back down, under control and in the hollow position.<\/li>\n<li data-node-id=\"100.5\">Relax, before getting back into hollow position and repeating the process.<\/li>\n<\/ul>\n<p>Anti-rotation press-out (pallof press)<\/p>\n<ul data-node-id=\"102\" class=\"css-12c7ta7 emevuu60\">\n<li data-node-id=\"102.0\">Hold the cable handle with both hands in front of your navel.<\/li>\n<li data-node-id=\"102.1\">Step away until there\u2019s enough tension in the cable.<\/li>\n<li data-node-id=\"102.2\">Press your hands straight out in front of you, resisting any rotation through your torso.<\/li>\n<li data-node-id=\"102.3\">Return your hands to your stomach under control and repeat.<\/li>\n<\/ul>\n<ol data-node-id=\"104\" class=\"css-12c7ta7
